HYROX refuelling should make the race feel more stable. If it makes you anxious, bloated, wired, or thirsty, the plan needs work.
The goal is not to copy an elite athlete. It is to match fuel to your race time, gut, sweat rate, and training history. That sounds fancy. It is mostly practice.
A tough 45-minute gym class may not need much fuel. HYROX often lasts longer. The official race format repeats 1 km running and one workout station eight times. For many people, that means more than an hour of hard work.
Once effort moves past an hour, carbohydrate becomes more useful. The Academy, Dietitians of Canada, and ACSM position statement supports planned food, fluids, and supplement choices for performance and recovery. Open sports nutrition guidance often places 30 to 60 g carbohydrate per hour in the practical range for one to two and a half hour events.
You may need less. You may need more. But "nothing until the finish" is not always brave. Sometimes it is just under-fuelled.
Gels are popular because they are small and quick. AIS describes sports gels as concentrated carbohydrate products that are easy to consume and digest. That can help when chewing feels awful.
But gels are not magic. Some are thick. Some are very sweet. Some contain caffeine. Some use several carbohydrate sources. Some need water. Your gut gets a vote.
Test your gel in a session that feels like HYROX. Run, work, breathe hard, then take it. Do not test it while sitting at your desk and call that proof.
A sports drink should earn its place. AIS describes sports drinks as products that deliver carbohydrate and fluid together, helping athletes refuel and rehydrate during and after exercise.
Turn the bottle around. Check three things:
- Carbs per serving.
- Sodium per serving.
- Caffeine, if any.
If your drink has carbs, it counts toward your fuel. If your gel has caffeine, it counts toward your caffeine. If your electrolyte tab has no carbs, it will not fuel your legs. These are small label details, but they stop accidental overdoing.
Electrolytes are useful when they fit the job. Sweat contains water and electrolytes, especially sodium. AIS lists electrolyte supplements as products for replacing fluid and electrolytes lost through sweat.
That does not mean every athlete needs a high-sodium drink for every session. It depends on sweat rate, heat, duration, and diet. It also depends on whether you finish crusted in salt, headache-heavy, or cramp-prone.
Use electrolytes with intent. For a hot venue, a long race, or a salty sweater, they can help. For an easy short session in cool weather, food and water may be enough.
Caffeine can help some athletes. AIS says small doses, around 2 to 3 mg per kg, can improve performance for many people. It also notes that people vary. Some feel better. Some feel jittery, sick, or too wired.
That is why caffeine is a tool, not a dare. If you normally drink coffee, your plan may be simple. If you rarely use caffeine, race morning is not the time for a giant scoop, a strong coffee, and a caffeinated gel.
Read labels. Add the total. Coffee plus pre-workout plus gel can climb fast.
Your gut can learn. Start small in training. Use a little sports drink. Try half a gel. Try a banana before a compromised running session. Notice what sits well.
Then build. Do not jump from no fuel to 60 g carbs per hour on race day. That is not a plan. That is a surprise party for your stomach.
Also check timing. Many athletes prefer fuel before running, not right before burpees. Some prefer liquid carbs because chewing during high breathing feels bad. Your notes matter more than internet certainty.
Clean label thinking is not about rejecting every sports food. It is about knowing what the product is doing.
A gel may contain glucose, maltodextrin, fructose, sodium, flavour, acidity regulators, or caffeine. A sports drink may contain sugar, sodium, potassium, flavour, colour, and sweeteners. That is not automatically good or bad. It is a formula. Read it.
For race day, the cleanest choice is often the clearest one: known carbs, known sodium, known caffeine, known serving size, and no surprise ingredients that upset you.
HYROX ends, then the recovery clock starts. Protein helps repair. Carbs help refill. Fluid helps you feel human again. Salt helps when sweat loss was high.
You do not need a perfect post-race ritual. You need a real intake within a sensible window. A rice bowl, a sandwich and yoghurt, chocolate milk and fruit, or a shake plus a carb source can all work.
If you are racing again soon, travelling, or training the next day, be more deliberate. If this was your big event and you are taking a few easy days, relax and eat a balanced meal.
Use your last hard sessions to test the full plan. Keep notes. They do not need to be pretty.
- What did you eat three hours before?
- What did you take in the final hour?
- How many grams of carbs did you take during?
- How much fluid did you drink?
- Any caffeine? How much?
- How did your stomach feel at run six?
That last question is gold. A fuel plan that works at the start but fails late is not ready yet.
The best HYROX refuelling plan is clear, practised, and calm. Know your carbs. Know your sodium. Know your caffeine. Know your gut.
Then stop fussing. Race the race.
